Why Most Hikers Are Training for the Wrong Kind of Endurance
You've been putting in the miles. You've been logging time on the treadmill, grinding out incline sessions with your pack strapped on, maybe even picking up a running habit. And yet, the moment you hit a serious mountain trail, something breaks down. Your lungs give out. Your legs turn to concrete. You need more breaks than you'd like to admit. Sound familiar?
According to hiking coach and guide James Appleton ?" author of Hike Strong and a trainer who has worked with hundreds of hikers worldwide ?" the problem almost certainly isn't a lack of effort. It's a lack of the right kind of effort. "Stop training for the wrong kind of endurance," Appleton says bluntly, "because there isn't just one kind."
That distinction, simple as it sounds, changes everything about how you should be preparing for the mountains. The conventional wisdom ?" that more cardio equals better hiking fitness ?" is incomplete at best and actively misleading at worst. Mountain terrain is brutally complex, and building a body that can actually handle it requires understanding what's really breaking down when you bonk on the trail.
The Mountain Isn't Just a Long, Flat Road

Think about what a full day in the mountains actually looks like. There are long, sustained sections at a steady pace, yes. But interspersed throughout are explosive climbs where your heart rate skyrockets, technical rocky terrain demanding balance and precision foot placement, heavy pack weight bearing down on your frame for hours, and steep descents that hammer your quads and joints with every step. And critically, all of this happens in sequence ?" your body has almost no time to fully recover before the next challenge arrives.
"The mountains demand it all. It's not just cardio anymore, and that's where your entire body needs to be working together."
Appleton is emphatic on this point: mountain hiking requires aerobic endurance, muscular strength and endurance, VO2 max capacity, rapid recovery ability, and what he calls athleticism ?" the capacity to produce force repeatedly while fatigued. Standard steady-state cardio, for all its benefits, simply doesn't develop all of these systems simultaneously. And if one of those systems is lagging, the whole machine suffers.

1. Aerobic Endurance: Running Out of Steam Over the Long Haul
If you can handle the steep sections reasonably well but find that your energy completely evaporates as the miles accumulate ?" if long days simply wreck you regardless of the grade ?" you're likely dealing with an aerobic endurance deficit. This is your body's base engine: its ability to sustain effort over long periods of time at a manageable intensity.
The fix here is targeted, but it takes consistency. Appleton recommends two dedicated endurance sessions per week, each lasting 30 to 60 minutes, keeping your heart rate firmly in Zone 2 to Zone 3 ?" the range where you can hold a conversation, but it takes noticeable effort to do so. This kind of sustained, moderately-elevated effort trains the aerobic system to become a more efficient and durable machine over time.
2. VO2 Max: Falling Apart When the Trail Gets Steep
This is the most common endurance problem Appleton encounters in hikers. "VO2 max is basically your body's ability to handle these high intensity efforts. That's where you're struggling."
The prescription here is interval-style training: short, intense bursts of effort followed by structured recovery periods, then repeating. Circuits, hill sprints, and timed interval workouts all push the body to operate at high oxygen demand, gradually raising the ceiling of what it can handle. It's uncomfortable training by design ?" but it's the kind of discomfort that pays massive dividends on steep terrain.
3. Recovery Ability: Dragging for Miles After Every Hard Push
Some hikers have enough raw power to attack a climb aggressively, but their bodies take an eternity to recover afterward. They can hammer a steep half-mile ascent, but then they spend the next mile or two shuffling along at a fraction of their normal pace, unable to bounce back before the next climb arrives. This is a recovery issue ?" the body's inability to return quickly to a functional state between bouts of hard effort.
Once again, interval training is the primary tool here, but the emphasis shifts slightly. The goal is to teach your body to recover efficiently and quickly ?" to turn the engine back on after it's been pushed hard. Training with structured work-to-rest ratios conditions the cardiovascular and muscular systems to clear fatigue products faster, making that transition between steep sections feel far less catastrophic over time.
4. Strength and Muscular Endurance: When Your Lungs Are Fine but Your Legs Are Done
This type of hiker often surprises themselves ?" and others. Their cardiovascular system feels relatively fine, but their quads are screaming, their glutes are burning, and their calves are begging for mercy long before the day should be over. This is a strength and muscular endurance problem, and it's especially common among runners who assume their aerobic base will carry them through mountain terrain.
"It's why somebody can go run a marathon or half marathon," Appleton explains, "but then they get completely wrecked when they get into the mountains because they require a very unique level of muscular endurance." Running builds the aerobic engine well, but it doesn't adequately train the muscles to repeatedly produce force ?" especially under load, on uneven terrain, and over sustained elevation gain. The muscles simply aren't conditioned for that specific demand.
Why Traditional Cardio Alone Misses the Mark
Appleton is careful not to dismiss traditional cardio training entirely ?" running, cycling, and the elliptical all offer genuine aerobic benefits. But he is direct about their limitations when it comes to mountain-specific preparation. The problem is one of specificity and completeness.
Hiking in the mountains involves absorbing impact on descents, generating force on ascents, carrying a loaded pack that shifts your center of gravity, stepping up and over obstacles of varying heights, and doing all of this while fatigued for hours on end. Steady-state cardio, by its very nature, doesn't train your body to manage all of these variables simultaneously.
"Traditional cardio ?" your running, your elliptical, your bike ?" it just misses the mark for what the mountains actually require from us."
The solution, Appleton argues passionately, is resistance training ?" and specifically, resistance training performed in a circuit format. When you combine strength movements with sustained effort and minimal rest, you stop training your lungs in isolation and start training your entire system as an integrated unit. "Now instead of just training your lungs," he says, "you start training the entire system working together. Your whole body, your whole mountain engine together at once."

Four Training Methods That Actually Translate to the Trail
Understanding the problem is one thing. Fixing it requires practical tools you can take into the gym or the backyard starting this week. Appleton outlines four highly effective methods for building genuine mountain endurance through resistance-based training.
Method 1: Timed Circuits
Select five or six exercises that cover the full body ?" think goblet squats, dumbbell rows, step-ups, push presses, lunges, and farmer's carries. Perform 10 reps of each exercise and set a timer for 20 minutes, moving continuously from one exercise to the next with minimal rest. The goal each week is progressive: complete one more round in the same time window, add a small amount of weight, or simply eke out more reps. Switching the order of exercises every few weeks provides a fresh stimulus even without changing the movements themselves.
This approach builds what Appleton calls "work capacity" ?" the body's total ability to sustain output over time ?" and it does so in a way that mirrors the varied demands of mountain terrain far more closely than any single-modal cardio session.
Method 2: Every Minute on the Minute (EMOM)
EMOM training involves performing a set amount of work within each 60-second window, then resting for whatever time remains before the next minute begins. If you complete your reps in 35 seconds, you rest for 25. The built-in incentive to work efficiently and the structured recovery intervals make this format particularly effective for training the body to recover rapidly between efforts ?" directly mimicking the rhythm of climbing steep sections interspersed with flatter recovery terrain.
Method 3: Weighted Step-Ups
Perhaps the most hiking-specific exercise in Appleton's toolkit, weighted step-ups are deceptively powerful. Load up your backpack, pick up a pair of dumbbells, find a stable box or step, and simply begin stepping up at a consistent pace. The goal is duration: can you sustain the movement for five minutes? Ten? Twenty? The dual loading ?" pack plus dumbbells ?" creates a training stimulus that significantly exceeds what you'll carry on the actual trail, building what Appleton describes as "a deeper well" to draw energy from.
"You get out in the mountains where you just have a backpack on and all of a sudden ?" it's not that bad. You've built a deep well."
Weighted step-ups simultaneously develop aerobic capacity, muscular endurance, VO2 max, and sport-specific movement patterns. They are, in short, one of the most efficient and effective exercises a hiker can add to their training program.
Method 4: Weighted Carries
Farmer's carries, suitcase carries, rack carries ?" any variation of picking up something heavy and walking with it. Weighted carries are, in Appleton's view, massively underrated by the hiking community. They build grip strength, core stability, upper back endurance, postural resilience, and cardiovascular conditioning all at once ?" and they do so in a manner that closely replicates the demands of carrying a loaded pack over distance.
Start with a challenging but manageable load and simply walk. Can you cover half a mile? A full mile? Rest when you need to, put the weight down, then pick it back up and keep going. The cumulative challenge of sustained loaded carries develops a kind of full-body durability that shows up in unmistakable ways when you're out on the trail.
The North Star Complex: The Secret Sauce for Trail Readiness
If timed circuits are the foundation, Appleton's "North Star Complexes" are the advanced technique that ties everything together. This is, by his own description, the secret sauce used inside his Mountain Strength Method program ?" and the logic behind it is elegant.
The approach blends traditional strength movements with explosive bodyweight exercises performed in direct sequence. Choose a small cluster of strength exercises ?" say, goblet squats, dumbbell bench press, and dumbbell rows ?" then insert an explosive movement like jump squats between each one. The sequence flows: goblet squats, then five explosive jump squats immediately after; dumbbell bench press, then five jump squats; rows, then five jump squats. No rest between movements.
The effect is profound. Your muscles are forced to produce explosive power immediately after being taxed by heavy strength work, training the neuromuscular system to generate force in a fatigued state. This is exactly what the mountain demands ?" another step up, another push, another effort, even when your body is screaming for a break.
"You're teaching your body how to repeatedly produce force while it's tired, while it's fatigued. Just like when you have to keep climbing up the mountain when your body is just toast. That is complete mountain endurance right there."
North Star Complexes are genuinely harder than most people expect ?" harder, Appleton claims, than walking up the actual mountain. Which is precisely the point. Train harder than the trail demands, and the trail starts to feel manageable.

Building Your Training Week: A Complete Approach
All of these methods need to be organized into a coherent weekly structure. Appleton's recommended framework for most of his clients looks like this: two to three strength-focused training days per week, one athleticism day that incorporates more dynamic and explosive movement, one dedicated steady-state cardio session for aerobic base maintenance, and one day where you put the pack on and actually go hiking or rucking. The specifics will vary based on your schedule, fitness level, and the particular endurance gaps you've identified ?" but the principle remains consistent.
This is a meaningfully different approach than the instinct most hikers default to: logging more time on the treadmill and hoping the numbers on the trail improve. And that difference reflects a deeper philosophical shift in how to think about hiking fitness altogether. The goal isn't to be a good treadmill walker. The goal is to build a body that can handle the full complexity of mountain terrain ?" the sustained effort, the explosive climbs, the loaded carries, the uneven footing, the hours and miles of cumulative demand.
When you train with that comprehensive vision in mind, something else happens too. "When you get really in shape for that," Appleton notes, "all of a sudden everything you're doing in everyday life becomes a lot easier." A body built for the mountains, it turns out, is more than capable of handling everything else life throws at it.
The Bottom Line
Mountain endurance is not a single quality. It's a collection of interlocking systems ?" aerobic capacity, VO2 max, muscular endurance, and recovery ability ?" that must all be trained deliberately and in coordination with one another. Identifying which system is limiting you is the first and most important step. Training that system with purpose and intelligence is what comes next.
The mountains don't care how many hours you've spent on the elliptical. They care whether your body can keep producing force when it's exhausted, whether your lungs can handle a sudden steep pitch, and whether your legs have enough in reserve to carry you back down safely at the end of a long day. Train for that ?" all of that ?" and the mountains start to feel less like a test you might fail and more like an adventure you're genuinely ready for.
